What My 74-Year-Old Grandfather Taught Me About Fitness and Longevity

by Ricardo Palma on Aug 04, 2026
O Que o Meu Avô de 74 Anos Me Ensinou Sobre Forma Física e Longevidade

Today I want to talk to you about someone special.

My grandfather. 74 years old. In absolutely impressive physical shape — enough to make people half his age envious.

He is no longer with us. He passed away a few years ago, after my grandmother died. And throughout my life, as I studied metabolism, physiology, and longevity, I realized that my grandfather, without knowing it, lived according to some of the most solid principles of health science.

He wasn't perfect. He drank his wine. He ate his cured meats. But he had a series of habits — five specific habits — that contributed to him being 100% independent at 74. Without depending on anyone for his daily activities.

And it was those habits that influenced me. They are what I apply in my life today and what I believe will help me age well — with energy, autonomy, and quality of life.

I am sharing them with you because I believe they will do for you what they did for him.

Habit 1: Go to Bed Early and Wake Up Early — Always at the Same Time

When I stayed at my grandfather's house, he would wake up at 5 in the morning. He would make breakfast and go straight to the vegetable garden. He would get home at 7 in the evening, have dinner, and by 8:30 he was already in bed.

Every day. Regardless of whether it was Monday or Sunday.

This isn't just discipline — it's physiology. The human body has an internal clock called the circadian rhythm that regulates the release of hormones throughout the day. When you go to bed and wake up at the same time, the body knows exactly when to release testosterone and growth hormone — the anabolic hormones that preserve muscle mass, provide energy, and contribute to a younger body.

When that doesn't happen — when you go to bed at inconsistent times, when you abuse your phone until midnight — cortisol rises. And excess cortisol accumulates abdominal fat, destroys muscle mass, and, over time, can be responsible for various physical and mental illnesses.

My grandfather slept his 8 to 9 hours, every night, in a restorative way. He didn't sleep more hours than many people — he slept better, because the rhythm was consistent and the schedule was right.

The practical lesson: go to bed before midnight, preferably at 10:30 PM. Wake up at sunrise, between 5 and 6 AM. Keep the same schedule on weekends. Sleep is the foundation of everything — more than any supplement, more than any workout.

Habit 2: Walk More Than 10km Per Day

My grandfather didn't have a driver's license. He walked everywhere.

The garden was 5km from home — he would walk that route every morning, and walk back. Then he would still walk through the city, visit friends, come to watch my training sessions. He easily did 10 to 15km a day, without even thinking of it as "exercise."

Here is something I think is important to say clearly: walking is not the most effective strategy to lose abdominal fat quickly. But it is one of the most functional and beneficial activities for long-term health that you can do.

The problem for many people today is that they train for 45 minutes at the gym and then spend the rest of the day sitting. This model does not replicate what the body was designed to do. The body was made to move throughout the day — not to have a peak of effort and then stay still for 15 hours.

If you watch the Netflix series about the Blue Zones — the regions of the world where people live the longest in good health — one of the characteristics they all share is exactly this: constant movement throughout the day, integrated into normal activities. Not the gym. Daily, natural physical activity.

The practical lesson: if you have a job where you spend a lot of time sitting, gym training is important — but not enough. Add walking to your day. Go on foot when you can. Take the stairs. The goal isn't to make a huge effort — it's to move consistently throughout the day.

Habit 3: Strength Training — The Longevity Pill

My grandfather didn't go to the gym. Never in his life did he step into a gym.

But I saw him carrying very heavy buckets of water from the stream to water the garden. I saw him pick up the hoe and work the land for hours. That work involves strength, involves power, involves the whole body.

And science is clear on this point: stimulating muscle mass is one of the main pillars of rejuvenation and longevity. When you work on strength consistently, you delay the natural process of muscle mass loss that happens with age. And when you preserve muscle mass, you preserve your metabolism, physical autonomy, posture, bone density — everything that allows you to age with dignity.

Look at Cristiano Ronaldo at 40. He is an extreme example, but it illustrates the point: consistent strength training over the years has a cumulative effect that has no substitute.

The practical lesson: train strength at least 3 times a week. It doesn't need to be in a fancy gym — it can be with body weight, with kettlebells, with resistance bands. What matters is consistent muscular stimulation. Don't neglect it, regardless of your age.

Habit 4: Socializing — The Secret No One Talks About

My grandfather was an extremely sociable person. He spent the day talking to friends, visiting people, being present in the community's life.

And recent studies confirm something he lived intuitively: socializing increases life expectancy. Laughing, talking, playing with friends lowers cortisol, raises testosterone and growth hormone, and prevents emotional problems like anxiety and depression — and even cognitive decline.

The Blue Zones confirm this too: all the communities where people live the longest share a rich and integrated social life. It's no coincidence.

I truly believe it was the loss of that socialization — when my grandfather was left without my grandmother and kept losing his circle — that accelerated his decline. I've seen it happen to other people. The moment they isolate themselves, things get worse quickly.

The practical lesson: take care of your relationships as much as you take care of your training. Meet your friends. Call family. Get out of the house. Loneliness is as harmful to health as a sedentary lifestyle — science has already proven this.

Habit 5: Don't Restrict Foods — The End of Nutritional Terrorism

My grandfather would get home and eat a large slice of Alentejo bread with olives, cheese, and cured meats. He ate vegetables and fruits he grew in his garden. He ate meat. He ate with pleasure.

And he never restricted anything.

Nowadays, there is a nutritional terrorism that worries me. You can't eat bread. You can't eat cheese. You can't eat fruit because it has sugar. I've heard it all. And that nutritional terrorism, besides being mostly without solid scientific basis, will cause you unhappiness — and unhappiness has real consequences on health.

My grandfather could eat everything without gaining weight because he moved a lot, worked on strength, and slept well. The problem wasn't the bread. The problem, for most people, is the combination of a sedentary lifestyle with an unbalanced diet.

If you move 10km a day, if you train strength, if you sleep well — it won't be a slice of bread that will undo your results. Quite the opposite: eating something you like from time to time contributes to being a happier person. And a happier person is a healthier person.

The practical lesson: eat real food — vegetables, fruit, protein, healthy fats. But don't practice nutritional terrorism. One or two meals a week where you eat what you like won't destroy anything. It will help you stay focused on the rest.

The Summary of the 5 Habits

1. Consistent sleep — go to bed and wake up at the same time, before midnight, 8 to 9 hours per night.

2. Daily movement — 10km of walking or equivalent integrated into the day's activities.

3. Strength training — consistent muscular stimulation, the pill for longevity.

4. Socialization — human relationships as a pillar of health, not a luxury.

5. Food without terrorism — real food as the base, without extreme restrictions.

None of these habits is revolutionary. None requires special equipment or a sophisticated plan. They are the habits my grandfather lived naturally, without knowing that science would confirm them decades later.

My goal today, as I approach 40, isn't just to have a defined body. It's to have energy, autonomy, and quality of life for the next 40, 50 years. And these 5 habits are the foundation of that.

For those who want additional support on this journey, Kyoslim combines five natural ingredients — EGCG, Guarana, L-Carnitine, Raspberry Extract, and Niacin — formulated to complement exactly this lifestyle: movement, strength, sleep, and a balanced diet. Manufactured in the European Union with DGAV authorization. Results may vary by individual.

If you already apply any of these habits, great — I hope this article served as a reminder of how important they are. If you don't apply them yet, choose one. Just one. And start today.
